HR zone 1
Start slow, work up to 30-60 min exercise

A
For those with low to moderate cardio fitness ready for higher intensity
HR zone 2 intervals with HR 1 rest
1 minute zone 2, 3 minutes zone 1
Ready for stage 3 when whole workout is HR 1 min zone 2, 1 min zone 1

A
For advanced with mod to high cardio fitness/athletic performance
HR zone 3 intervals with zone 2 recovery and zone 1 warm up/cool down
Once per week. Other days use zone 2 and 1 to avoid over training
